600 meter row or 500 meter run
25 plank jack
25 KB swing

KB weight, men 55lb and women 36lb. Scale weight down if necessary.  Use DBs if you choose 50lb, 40lb or 30lb swings

Warmup and cool down:  Trainer's choice
